Heart Rate Zones Aren't Complicated, They're Just Ignored

Most runners own a heart rate monitor and never actually use it. It sits on the wrist logging numbers nobody looks at until after the workout, when the data can't help you anymore. That's the real problem with heart rate training. It's not complicated. It's ignored.
Here's the fix, and it's the same map we use on the Terrier Run Zone Chart set your TRP (Terrier Run Pace).
FIND YOUR ZONES
All you need is a simple test. Run one mile as hard as you can hold for the full distance, roughly a 10 minute effort, and track your average heart rate. That number becomes the anchor for all seven zones below. No lab, no guesswork, just a hard mile and a monitor.
THE SEVEN ZONES
Zone 1
Easy (under 65% of max HR) Unlimited recovery pace. If you're not sure whether you're going too hard, you're not in Zone 1.
This is the zone most runners skip past to get to the "real" training, and it's the one that quietly makes everything else possible. At this effort, your body clears the metabolic waste and muscle micro damage left over from harder sessions, so you show up to the next hard workout able to actually hit it instead of just surviving it. Skip Zone 1 and that fatigue doesn't disappear, it stacks, and it shows up as flat legs on the days you need to be sharp.
Zone 1 is also where a lot of the aerobic adaptation happens that people assume only comes from harder running. Blood volume increases, capillary density in the muscles improves, and your heart's stroke volume grows, all at an effort low enough that it doesn't add to your fatigue bank. You're building the machinery for endurance while your body is technically resting.
There's a durability angle too. Easy running keeps the tendons, joints, and connective tissue accumulating mileage without the loading stress of faster work, which is exactly how you build a bigger aerobic base without breaking down. Runners who get hurt training for endurance events are rarely hurt by their easy runs, they're hurt by turning easy runs into something else.
The test is simple, and it's not about heart rate math alone. If you can't hold a full conversation without gasping, you're not in Zone 1, no matter what the monitor says.
Zone 2
Cruise (65 to 78% of max HR) Most of your training should live here. This is the zone that builds your aerobic base, the engine everything else depends on.
This is the widest and most important zone on the chart, and it's where the bulk of your weekly mileage should sit. At this effort your body becomes more efficient at burning fat for fuel rather than burning through limited glycogen stores, which is exactly what lets you run longer without hitting a wall. That shift doesn't happen in a single run, it happens over weeks of accumulated time at this effort.
Cruise pace is also sustainable in a way the harder zones aren't. You can run here day after day without digging a fatigue hole, which means it's the only zone that supports genuinely high training volume. Runners who build their base almost entirely in Zone 2, with occasional trips higher, consistently out improve runners who spend more time in the gray zone between easy and hard.
The mistake most runners make is letting Cruise drift into Tempo. It feels productive to push the pace slightly, but that small drift is enough to blunt the aerobic adaptation this zone is built for and add fatigue you didn't plan on. Discipline here, more than anywhere else on the chart, is what separates steady improvement from spinning your wheels.
Zone 3
Tempo (79 to 83% of max HR) Sharpens form and running economy. Comfortably hard, but still controlled.
Tempo work trains your body to hold a strong pace efficiently, improving your running economy, meaning you use less oxygen and energy to sustain the same speed over time. It's the zone where form under fatigue gets built, since holding good mechanics gets harder as the effort climbs, and Tempo is hard enough to expose sloppy form without being so hard that everything falls apart.
This is also a narrow zone by design. A few percentage points separate it from both Cruise below and Sub-AT above, and it's easy to drift out of it in either direction without noticing. Tempo sessions work best with a clear structure, a set distance or time at a controlled effort, rather than an open ended run that gradually creeps faster.
Used well, Tempo is the bridge between your aerobic base and the harder threshold work above it. Used carelessly, it's the zone that turns easy weeks into medium hard weeks with none of the specific benefit either extreme provides.
Zone 4
Sub-AT (80 to 85% of max HR) Heavy but sustainable. This is the zone that raises your threshold over time.
Sub-AT sits just below your anaerobic threshold, the point where lactate starts accumulating faster than your body can clear it. Training consistently just under that line teaches your body to clear lactate more efficiently and pushes the threshold itself higher, which means paces that used to feel hard start to feel sustainable.
This zone rewards patience. The effort is heavy enough that it demands real focus, but sustainable enough that a single session can run considerably longer than pure threshold work, which is part of what makes it so effective for raising your ceiling. It's a zone best used with intention, not stumbled into on a day meant to be easy.
Sub-AT and TRP work together as a pair. Sub-AT extends your time under load just beneath the threshold, TRP pushes the threshold itself. Together they're the core of raising what "sustainable hard" means for you over a training block.
Zone 5
TRP / Threshold (85 to 92% of max HR) Your Terrier Run Pace, roughly 5K effort. This is the edge of sustainable hard.
TRP is the pace you could hold for a hard 5K, the effort right at the edge of what your body can sustain before lactate accumulation forces you to slow down. Training at this intensity directly raises that ceiling, which is why threshold work shows up in nearly every serious training plan regardless of the distance an athlete is training for.
This zone is demanding on both the body and the mind. It requires real focus to hold steady rather than fading, which is part of the training effect, teaching you to sustain hard effort under fatigue instead of backing off. Because of that demand, TRP sessions are usually kept relatively short and specific, structured intervals or a defined threshold block, rather than an entire run at this intensity.
TRP is also where a lot of race fitness gets built. If your goal pace for an upcoming event lives near this zone, time spent here is some of the most direct, specific preparation you can do.
Zone 6
Anaerobic (90 to 95% of max HR) Mile race pace. Builds anaerobic endurance, meant for short, focused doses.
This is genuinely hard running, the kind of effort you could hold for roughly a mile race but not much longer. At this intensity your body is producing energy anaerobically faster than it can clear the byproducts, which is what makes this zone feel so different from anything below it, sustainable for minutes, not more.
Anaerobic work builds your ability to tolerate and buffer that discomfort, which translates directly into stronger finishes and a higher ceiling on shorter, faster efforts. It's a zone that delivers real benefit in small doses, structured intervals with real recovery between them, rather than sustained running.
Because the demand on the body is high, this zone needs to be earned with a solid aerobic base underneath it. Runners who jump straight to anaerobic work without enough time built in Zone 2 tend to get hurt or plateau, since there's no foundation to support the intensity.
Zone 7
Max Oxygen Uptake (over 95% of max HR) Short, brutal repeats. Builds VO2max. Visit it, don't live in it.
This is the top of the chart, effort so hard it can only be sustained for a couple of minutes at most. Training here targets your VO2max, the maximum rate at which your body can use oxygen, which sets the ceiling for how fast you're capable of running across every other zone below it.
Sessions here are built from short, sharp repeats with generous recovery, not continuous running. The goal isn't to survive the effort, it's to hit genuinely maximal intensity for a brief window, recover, and repeat. Done right, these sessions are uncomfortable but brief, a small number of minutes at true max effort spread across a longer session.
This zone has the highest return and the highest risk on the chart. A little goes a long way toward raising your ceiling, but too much, too often, invites injury and burnout fast. It's the zone to visit deliberately, not the zone to build a training plan around.
Why this matters more than the number on the screen
A heart rate monitor without a plan is just decoration. The value isn't in watching the number climb, it's in matching the number to the purpose of the session. An easy day that drifts into Zone 3 isn't an easy day anymore, it's just accumulated fatigue with nothing to show for it. A threshold session that never leaves Zone 2 isn't building anything new either.
The runners who improve fastest aren't the ones training hardest every day. They're the ones training with intention, spending most of their time building the base in Zone 2, saving Zones 5 through 7 for when they're actually meant to be hard.
